The Truth About Supplements: What Works, What's Waste, and What's Dangerous

India's fitness supplement market is worth over ₹5,000 crore and growing at 15% annually. Walk into any supplement store and you'll be bombarded with promises of "massive gains," "instant fat loss," and "superhuman performance." Let's cut through the noise with actual science.

Supplements That Actually Work (Evidence-Based)

1. Whey Protein — Useful (Not Essential)

What it does: A convenient, fast-absorbing protein source extracted from milk.

Verdict: Helpful if you struggle to meet protein targets through food alone. Not magical — it's just protein in powder form.

Dosage: 1-2 scoops (25-50g) per day, ideally post-workout or as a snack.

Cost: ₹2,000-3,500 for a kg (1 month supply). Choose brands with third-party testing (Labdoor verified).

Indian alternative: If you can eat 4 eggs + 200g paneer + 2 bowls dal daily, you may not need whey at all.

2. Creatine Monohydrate — The Gold Standard

What it does: Increases phosphocreatine stores in muscles, allowing 1-2 extra reps at high intensity. Also improves recovery.

Verdict: The most researched supplement in sports science. Safe, effective, cheap. The one supplement I recommend to almost everyone.

Dosage: 3-5g daily, every day (no loading phase needed). Mix in water — tasteless and odourless.

Cost: ₹500-800 for a 3-month supply. Arguably the best value supplement available.

3. Caffeine — Performance Booster

What it does: Increases alertness, reduces perceived effort during training, mildly increases fat oxidation.

Verdict: Effective. But you don't need expensive "pre-workouts" — a strong black coffee 30 minutes before training does the same thing.

Cost: ₹5-10 per cup of coffee versus ₹50-100 per scoop of pre-workout. The coffee wins.

Supplements That Are Mostly Waste

  • BCAAs: If you eat adequate protein, BCAAs provide zero additional benefit. The research is conclusive.
  • Mass gainers: Overpriced sugar with a bit of protein. You're better off making a homemade shake with milk, banana, peanut butter, and oats.
  • Testosterone boosters: Ashwagandha has mild benefits; everything else (tribulus, fenugreek, D-aspartic acid) has negligible evidence.
  • Fat burners: Mostly caffeine and fillers. Save your money and manage your diet instead.
  • Glutamine: Your body makes enough. Supplementation shows no benefit in healthy individuals.

Supplements That Can Be Dangerous

  • Prohormones / SARMs: Unregulated, untested, and carry serious liver and hormonal risks. Increasingly sold in Indian gyms under the counter.
  • Contaminated products: Studies have found heavy metals, undeclared steroids, and banned substances in supplements sold on Indian e-commerce platforms.

The Bottom Line

Get 80% of your results from food, training, and sleep. If you want the remaining edge, creatine and whey protein are the only supplements with strong, consistent scientific support. Everything else is optional at best and dangerous at worst.

Invest in better food before investing in supplements. A ₹200 packet of eggs will do more for your physique than a ₹5,000 tub of mass gainer.
