How to Lose Fat Without Losing Muscle: The Science of Body Recomposition

The Smart Way to Get Lean

Every January, gyms across India fill with people on crash diets — 800-calorie plans, juice cleanses, keto extremes. By February, they've lost 5 kg on the scale. Unfortunately, 2-3 kg of that was muscle. They look "smaller" but not leaner, and their metabolism has slowed down, setting them up for rebound weight gain.

Body Recomposition: The Better Approach

Body recomposition means simultaneously losing fat and maintaining (or building) muscle. The scale might not move dramatically, but the mirror tells a completely different story.

The Three Pillars

Pillar 1: Moderate Calorie Deficit (Not Starvation)

Aim for 300-500 calories below your maintenance level — never more. For most Indian adults:

  • Men: 1,800-2,200 calories during a fat loss phase
  • Women: 1,400-1,700 calories during a fat loss phase

This creates a weekly deficit of 2,100-3,500 calories, translating to approximately 0.3-0.5 kg of fat loss per week. Slow? Yes. Sustainable and muscle-preserving? Absolutely.

Pillar 2: High Protein Intake

During a calorie deficit, protein becomes even more critical. It preserves muscle, keeps you full, and has the highest thermic effect (your body burns calories just digesting it).

Target: 2g protein per kg bodyweight. A 70 kg person needs 140g protein daily. This is non-negotiable during a fat loss phase.

Pillar 3: Progressive Resistance Training

Keep lifting heavy. Many people switch to "light weights, high reps" during fat loss — this is exactly wrong. Your muscles need the stimulus of heavy compound movements to receive the signal that they're needed. Reduce volume slightly if recovery is compromised, but never reduce intensity (weight on the bar).

What About Cardio?

Cardio is a tool, not a punishment. Use it strategically:

  • Walking: 8,000-10,000 steps daily. The most underrated fat loss tool. Burns 300-500 extra calories without affecting recovery.
  • LISS (Low-Intensity Steady State): 20-30 minutes post-workout. Cycling, incline walking, or light jogging.
  • HIIT: 1-2 sessions per week maximum. Effective but taxing on recovery.

Indian-Specific Fat Loss Tips

  • Track cooking oil: Most Indian households use 3-4 tablespoons of oil per sabzi. Each tablespoon is 120 calories. Switch to non-stick cookware and measure your oil.
  • Watch the chai: 4-5 cups of milky, sweetened chai adds 300-500 empty calories daily. Switch to black/green tea or limit to one cup of milk tea.
  • Roti over rice: 2 rotis (180 cal) versus a plate of rice (400+ cal). If you must eat rice, limit to 1 cup cooked.
  • Evening snacking: The post-6 PM munching habit (biscuits, namkeen, chakli) is where most Indians unknowingly consume 500+ extra calories.

Patience is the ultimate supplement. Give this approach 12-16 weeks and the transformation will speak for itself.
