5 Compound Exercises That Build the Most Muscle

The Big Five: Your Foundation

If you could only do five exercises for the rest of your life, these would be them. Compound movements recruit multiple muscle groups simultaneously, trigger the greatest hormonal response, and build functional, real-world strength.

1. Barbell Squat — The King of All Exercises

Muscles worked: Quadriceps, hamstrings, glutes, core, lower back

The squat is non-negotiable. It builds leg mass, strengthens your core, improves mobility, and releases massive amounts of growth hormone and testosterone. No machine leg press can replicate the full-body stimulus of a loaded barbell squat.

Key form points:

  • Feet shoulder-width apart, toes slightly turned out
  • Break at the hips first, then knees — sit back as if aiming for a chair
  • Descend until thighs are at least parallel to the floor
  • Drive through your heels, chest up, core braced

2. Barbell Deadlift — Total Body Strength

Muscles worked: Entire posterior chain — hamstrings, glutes, lower back, upper back, traps, forearms

Nothing builds raw, pick-things-up-and-put-them-down strength like the deadlift. It's the most primal movement pattern — you're literally lifting weight off the ground.

Key form points:

  • Bar over mid-foot, shins nearly touching the bar
  • Flat back — neutral spine from head to tailbone
  • Push the floor away with your legs, don't pull with your back
  • Lock out by squeezing glutes at the top

3. Bench Press — Upper Body Builder

Muscles worked: Chest, front shoulders, triceps, core (stabilisation)

The bench press builds a strong, well-developed chest and powerful pushing strength. It's the most popular exercise in every gym in India — and for good reason.

Key form points:

  • Retract your shoulder blades — squeeze them together and down
  • Slight arch in the lower back (natural, not exaggerated)
  • Lower the bar to your mid-chest, not your neck
  • Drive through your feet for a stable base

4. Barbell Row — Back Thickness

Muscles worked: Lats, rhomboids, rear delts, biceps, forearms, lower back

A strong back is the hallmark of someone who actually trains (as opposed to someone who only does chest and biceps). Rows build the thickness and width that create an impressive physique and protect against posture problems.

5. Overhead Press — Shoulder Power

Muscles worked: All three shoulder heads, triceps, upper chest, core, traps

Pressing weight overhead is one of the oldest tests of strength. It builds powerful shoulders, improves overhead mobility, and develops serious core stability since your entire body must stabilise the load above your head.

A Programme Built on the Big Five

Train 3-4 days per week, rotating these five exercises with appropriate accessory work:

  • Day A: Squat (5x5), Bench Press (4x6), Barbell Row (4x8), Tricep pushdowns (3x12)
  • Day B: Deadlift (3x5), Overhead Press (4x6), Pull-ups (4x8), Bicep curls (3x12)

Alternate A and B across your training days. Add 2.5 kg each week. In 12 weeks, you'll be unrecognisable.

Master these five movements and you'll build more muscle than someone doing twenty different isolation exercises. Simplicity wins.
