The Complete Beginner's Guide to Weight Training in India
Welcome to the Iron Game
Walking into a gym for the first time can be intimidating. The clanging weights, the experienced lifters, the confusing equipment — it's enough to make anyone want to retreat to the treadmill. But weight training is the single most transformative thing you can do for your body, and this guide will get you started right.
Why Weight Training, Not Just Cardio?
Cardio burns calories during exercise. Weight training burns calories for 24-48 hours after exercise (known as EPOC — excess post-exercise oxygen consumption). But the benefits go far beyond fat loss:
- Builds muscle and bone density — critical for Indians, who have higher rates of osteoporosis
- Improves insulin sensitivity — vital in a country with 77 million diabetics
- Boosts metabolism permanently — each kg of muscle burns 50-70 extra calories per day at rest
- Enhances posture — counteracts the damage from desk jobs and mobile phone usage
- Builds mental toughness — the discipline of progressive training carries over to every area of life
Your First Month Programme
Week 1-2: Learn the Movements
Focus on form, not weight. Train 3 days per week (Monday/Wednesday/Friday). Each session covers full body:
- Squats (bodyweight → goblet squat) — 3 sets of 12
- Push-ups (wall → incline → floor) — 3 sets of 10
- Dumbbell rows — 3 sets of 10 each arm
- Lunges — 3 sets of 10 each leg
- Plank — 3 holds of 20-30 seconds
Week 3-4: Add Resistance
Same movements, but now with challenging weights. If you can do 12 reps easily, increase the weight by 2.5 kg. Add:
- Overhead press — 3 sets of 10
- Deadlift (light, focusing on form) — 3 sets of 8
- Face pulls — 3 sets of 15
Common Mistakes to Avoid
- Skipping legs: The classic Indian gym mistake. Leg training builds the most muscle and releases the most growth hormone. Never skip leg day.
- Too much bicep work: Biceps are a tiny muscle. Compound movements (squats, deadlifts, bench press, rows) build a strong, balanced physique.
- Copying advanced lifters: Their programme is designed for their level. Follow a beginner programme for at least 6 months.
- Ignoring nutrition: You cannot out-train a bad diet. Training is the stimulus; food is the fuel.
What You Actually Need
Good training shoes (₹2,000-4,000), comfortable clothes, a water bottle, and a towel. That's it. Fancy supplements, belts, and straps can wait until you're intermediate.
Your first session will be awkward. Your second will be better. By week four, you'll wonder why you didn't start sooner. See you at the gym.
